Decode Your Wellbeing: Protein, Inflammation, and the Recovery Gap After 40
Recovery gets slower after forty and the internet blames protein. What the research supports, and where it stops.

A 30-year-old and a 70-year-old can eat the same steak, and the older body will build noticeably less muscle from it. Scientists call that anabolic resistance, and it is one of the quiet reasons aging well takes more deliberate effort than it used to. The same protein that once maintained muscle almost for free now has to be earned.
Protein is only part of the story. As people age, three processes shift at once: the body uses protein less efficiently, low-grade inflammation tends to rise, and the capacity to recover shrinks. They interact, and understanding how is more useful than any single supplement.

Why protein rules change with age
Muscle is not just for strength. It is a metabolic organ that helps regulate blood sugar and stores reserves the body draws on during illness. After about 40, most people lose muscle gradually unless they actively resist it, and the loss accelerates later in life. Anabolic resistance makes that harder, because it takes a bigger dose of protein to trigger the same muscle-building response.
That is why expert panels now push past the old recommendation. The PROT-AGE group recommends healthy older adults aim for roughly 1.0 to 1.2 grams of protein per kilogram of body weight per day, well above the standard 0.8, and more during illness. Distribution matters too: the research points to about 25 to 30 grams of quality protein per meal to reliably stimulate muscle synthesis, which favors spreading intake across the day rather than loading it into dinner.
Muscle is the tissue that keeps you out of a care facility. Preserving it is not about looking a certain way; it is about being able to climb stairs, carry groceries, and get up off the floor at 80. Protein and resistance training are the two levers that most directly protect it, and most older adults get too little of both.
The slow fire of inflammaging
In 2000, the Italian immunologist Claudio Franceschi gave a name to a pattern researchers kept seeing: a chronic, low-grade inflammation that rises with age even without any infection to explain it. He called it inflammaging, and the concept has held up. It is tracked through markers such as C-reactive protein and interleukin-6, and, as a major 2018 review in Nature Reviews Cardiology laid out, higher levels of these markers independently predict cardiovascular disease, frailty, disability, and cognitive decline.
The encouraging part is how much of inflammatory tone is within reach. Excess body fat, especially around the organs, physical inactivity, poor sleep, and diets heavy in ultra-processed food all push it up. Regular exercise, better sleep, and whole-food eating patterns are associated with lower markers. The senescent cells from earlier in this series are one source of the inflammatory signal, but they are far from the only one.
Recovery is where the work pays off
Recovery is the most underrated of the three. Sleep is its centerpiece, and it is anything but passive. Deep sleep drives the body’s largest daily pulse of growth hormone, which supports tissue repair, and chronic short or broken sleep is tied to higher inflammation and slower muscle recovery.
You may have read that sleep “washes the brain,” clearing waste including Alzheimer’s-linked proteins. That comes from a well-known 2013 mouse study on the glymphatic system. But a 2024 paper in Nature Neuroscience using a different method reached the opposite conclusion, that clearance may actually slow during sleep. The debate is unresolved, so treat the tidy “sleep detoxes the brain” line as an open question, not settled fact.
Training itself is a form of controlled stress. The adaptation, stronger muscle and better mitochondria, happens during recovery, not during the session. Without enough of it, training tips from a stimulus into simply more strain. The well-supported recovery practices are unspectacular: protect sleep duration and consistency, manage total training load, and leave real rest between hard efforts. The more exotic recovery gadgets have far weaker evidence for aging outcomes.
How the three fit together
The reason to treat these as one topic is that they reinforce each other. Adequate protein supplies the raw material for the repair that training triggers. Lower inflammation improves the environment for that repair. Good sleep amplifies both and helps regulate the hormones that govern appetite and metabolism. Improve one and you tend to nudge the others, which is why broad lifestyle patterns keep showing benefits across multiple markers of aging at once.
None of this is dramatic, and none of it is for sale in a bottle. It is, however, among the most reliable ground a person can stand on while the flashier science covered this week continues to prove itself.
